You cant target specific area when losing fat. The most important thing to losing weight is calories in vs calories out, so work out how many calories you need per day to maintain your current weight and then reduce that calorie amount by 500 calories. It's also important to track the calories you're consuming and I personally use the MyFitnessPal app.

Going on restrictive diets aren't great for long term results and leads to a lot of people gaining all the weight back after they stop, What I would suggest instead is to make smarter choices such as If you drink sugary drinks you can swap it for the sugar free alternative, swapping out sugar in your coffee for sweetener. All these small things add up and you wont feel like you're torturing yourself.

The diet portion was covered. But for the back pain, the word of the day is ergonomics lol. Try to find a better chair to use. Take periodic short breaks to stand up and walk. Even if it's just to the water cooler, bathroom, etc. On your breaks, go for a walk. Reduce your sedentary behavior. It'll be beneficial to both your excess fat as well as your posture. If you can, incorporate yoga or some sort of stretching as well to loosen tight muscles in your hips and legs. This will help with any pelvic tilt you may have that could also be contributing to back pain.

If you are worried about back pain try building up your core. If you want to lose fat cardio and dietary change will help.

I have a quite active job and those are the things I'm working on. Cause I dont want to end up with the same medical problems as my father and his father before him. Oh and I'm fatter than I would like so I'm doing cardio.

swapping out sugar in your coffee for sweetener.
What? Don't you know sweeteners (like aspartame) are way worse for human beings than glucose or fructose etc? Tell me this is a joke.

By the way, who puts sugar in coffee anyways?

Some artificial sweeteners can negatively impact the gut microbiome, reducing by as much as 50%..
